Training, Recovery and Adaptation: What Actually Drives Progress

This is a topic that I see discussed regularly within performance environments, and one that I often find myself debating with coaches, athletes and fitness enthusiasts: is training enough to drive physical improvements, or does what happens outside of training matter just as much?

Some argue that the quality and consistency of training is the most important factor, while others believe that nutrition and recovery are just as influential in determining long-term progress.

The reality is that both play critical roles, but they contribute in different ways.

Training will always be the foundation of physical improvement. Without an appropriate training stimulus, the body has no reason to adapt, improve or become more resilient. The way I look at it is that training itself doesn't make you stronger, it gives your body a reason to become stronger.

In fact, immediately after a demanding training session, you're actually in a worse physiological state than when you started. Muscle fibres have been damaged, glycogen stores have been depleted, fatigue has accumulated, the nervous system has been challenged, and inflammatory processes have begun. In the short term, performance temporarily declines.

So why do we train at all?

Because it's not the training session itself that drives improvement, it's how your body responds afterwards. Given the right conditions, the body can recover, rebuild and adapt to the training stimulus. This requires adequate energy availability, sufficient protein to support muscle repair and remodelling, appropriate carbohydrate intake to replenish glycogen stores, adequate hydration, quality sleep and sufficient recovery time.

Together, these factors allow the body to adapt so that it is better prepared for the next challenge. Without this support, the adaptations become smaller, slower or may not occur at all.

This is where many athletes fall short. They focus solely on the workout but overlook everything that determines whether that workout actually leads to progress.



Training: The Catalyst for Change

So how do we actually train to make improvements?

If training is the foundation of physical development, is there an optimal way to structure it?

Unfortunately, there is no single “perfect” training plan that works for everyone. The best approach depends on the individual, their goals, training history, lifestyle, and ability to recover. 

However, almost every successful training programme is built around one fundamental principle: progressive overload.

Progressive overload is the gradual increase of stress placed on the body over time. This could mean lifting heavier weights, running further distances, increasing training volume, improving intensity, reducing recovery times, or simply performing a movement with better efficiency. 

The key is that the body must consistently be exposed to a challenge that is slightly greater than what it has previously adapted to.

From the body's perspective, training is a problem that needs to be solved.

The body responds by asking: “How do I prepare better for this next time?”

This is where adaptation begins.

But, as I touched on earlier, our physical capacity immediately after exercise is actually reduced compared to when you started.

So how does our body actually adapt?

 

Training Drives Adaptation

Following a training session, the body enters a period of repair and rebuilding. If the right conditions are provided, the body does not simply return to its previous state, it adapts to become better prepared for the next challenge.

This process is often described through the concept of supercompensation.

The process begins with training creating a temporary decline in performance. The body then requires time and resources to recover. During this recovery period, several important physiological processes take place:

    • Muscle protein synthesis increases, repairing damaged muscle tissue and supporting the development of greater strength and size.
    • Glycogen stores are restored, replenishing the energy reserves needed for future exercise.
    • Connective tissues remodel, improving the body's ability to tolerate repeated stress.
    • Neurological adaptations occur, improving coordination, efficiency and the ability to produce force.

When training and recovery are appropriately balanced, these adaptations allow performance to improve beyond the level it started at. 

Repeated consistently over time, these improvements compound, gradually raising your baseline level of performance and allowing continued progress as illustrated nicely below:However, this process depends on providing the body with what it needs.

If recovery is inadequate, perhaps because you're not eating optimally, not getting enough sleep, dealing with high levels of stress, or simply doing too much training, the body may not have what it needs to fully adapt.

Instead, the cycle looks very different:

This is where many people misunderstand the role of training. More training does not automatically equal better results. Training only provides the signal for improvement, and then recovery practices determine whether that signal is successfully converted into adaptation.

The goal is not to train as much as possible.

The goal is to apply the right amount of stress, recover effectively, and allow the body to come back stronger.

 

How much training is too much training?

If the goal is to apply the right amount of stress, rather than simply as much stress as possible, then the obvious question becomes:

How do we know how much training is enough?

This is where structured, well-planned training becomes incredibly important.

While increasing training load is necessary to continue improving, there comes a point where simply adding more volume or intensity creates more fatigue than the body can realistically recover from. At that stage, performance begins to plateau and, if pushed too far, can even decline.

This is why coaches use a concept known as periodisation.

Rather than training at maximum intensity all year round, training is organised into manageable blocks, each with a specific purpose:

1. At the broadest level sits the macrocycle, which may span an entire season or year. 

2. This is broken down into mesocycles, typically lasting several weeks and focusing on a particular training objective such as building strength, developing endurance or improving speed. 

3. Finally, each mesocycle is made up of microcycles, which are usually a week of training that carefully balance hard sessions with lighter sessions and recovery.

Within these cycles, coaches manipulate variables such as training volume, intensity and frequency to ensure progressive overload continues while fatigue remains manageable. Planned recovery or deload weeks are often deliberately included to reduce accumulated fatigue before the next training block begins.

This balance is crucial because performance isn't determined by how hard you can train on your best day. It's determined by how consistently you can train over months and years.

Perhaps even more importantly, good coaching goes far beyond simply writing a training programme.

Anyone can produce a spreadsheet of exercises and sets. Coaching is about interpreting how the athlete is responding to that plan, and making the necessary adjustments to facilitate progress. An athlete may arrive at training after several nights of poor sleep, a stressful week at work or the early signs of accumulating fatigue. While the programme might prescribe a heavy strength session, an experienced coach may decide that reducing the load, modifying the session or introducing an extra recovery day will produce better long-term results.

The best training programmes are rarely followed exactly as written. They're continually adjusted to suit the athlete standing in front of the coach.

 

How Do We Know We're Actually Improving?

So far we've established that training provides the stimulus, recovery drives adaptation and good coaching helps manage the balance between the two.

But there's one final question:

“How do we know whether it's actually working?”

Many athletes rely solely on how they feel. Others judge progress by race times, lifting heavier weights or seeing changes in the mirror. While all of these are valuable indicators, they're often influenced by day-to-day fluctuations, motivation and perception.

To truly understand whether a training programme is producing the desired adaptations, objective measurements can provide the confidence that your approach is working.

This is where testing becomes incredibly valuable.

Rather than guessing whether an intervention has been successful, testing allows coaches and athletes to measure change, identify what's improving and highlight areas that still need attention. It provides confidence that the time invested in training, nutrition and recovery is actually producing meaningful adaptations.

A common principle in sport science is test → intervene → re-test.

First, establish a baseline. Then implement an intervention, whether that's a new training programme, nutritional strategy or recovery protocol. Finally, reassess to determine whether the desired adaptations have actually occurred.

Although this process is often presented as a straight line, I prefer to think of it as a continuous cycle as shown here:

Everything begins with assessment. Before changing anything, it's important to understand where you currently are. That might involve strength testing, body composition analysis, aerobic fitness assessment through a VO₂max test, or monitoring other performance-related factors depending on the athlete and their goals.

Using this information, an updated individualised strategy - whether this relates to training, nutrition or recovery - can then be developed and implemented into the next training block.

After the new block we need to ask: “Is the athlete now able to perform at a higher level than before?”

If the answer is yes, the strategy is working and can be progressed. If not, adjustments can be made before valuable weeks or months of training are lost.

This cycle is repeated over and over again, with every assessment providing new information that helps refine the next phase of training.

Ultimately, the most successful athletes aren't simply those who train the hardest. They're the ones who consistently apply the right training stimulus, recover effectively, measure their progress objectively and continually refine the process.

 

Summary

Training will always be the foundation of performance because, without an appropriate stimulus, there is no reason for the body to adapt. However, the quality of that adaptation depends on everything that follows: intelligent nutrition, effective recovery and structured programming. 

By measuring progress, refining the plan and repeating the process, athletes move away from guesswork and towards evidence-based improvement. Performance isn't built through isolated workouts or individual meals, it's built through consistently completing the cycle.
